What Agility Really Means For Your Body

Agility is often seen as an attribute reserved for individuals who play sport and engage in explosive physical activity. However, it is much more, also used daily for balance, stability, coordination, stop-and-go movements, and the ability to change direction.

These are fundamental components of human movement that are used every day, which sadly see an insidious decline. This leads to loss of coordination, increased risk of falls, and loss of independence.

How Agility Changes With Age (And Why)

Several physical attributes decline, and agility is no different. Components of agility such as balance, coordination, and stability all see a decline after 40.

For example, studies explain that decline of balance with age is due to degeneration of the sensory system in the inner ear and the musculoskeletal system.

Meanwhile, muscle mass is shown to decline by 3–8% per decade after 30, leading to a loss of strength and function, which increases the risk of falls, injury, and loss of independence. This can also decrease postural control and your capacity to react to instability.

Combined, these small incremental changes result in a major loss of agility and the ability to perform basic daily functions.

Types of Agility Tests For Women Over 40

There are several agility tests which can be used to determine your baseline and improve your agility over time. These include the Timed Up and Go test, 4-Square Step test, modified T-Test (for at-home assessment), and the simple Reaction Time test.

Timed Up and Go Test (TUG)

The Timed Up and Go Test evaluates a person's ability to stand up from the seated position, walk a short distance, turn around, walk back, and sit down safely. This combines strength, balance, coordination, and reaction time.

  • Chair
  • Timer/Stopwatch
  • Flat, non-slip surface (3 meters in length)

How To Perform The Timed Up and Go Test

  • Set up a chair with at least three meters of free space in front of it.
  • Sit in a standard chair (with back support).
  • On the command “Go”, stand up and walk to the marker.
  • Then turn around, walk back, and sit down.
  • Record the time (in seconds).

4-Square Step Test

The 4-Square Step Test (FSST) is an agility and dynamic balance test designed to assess coordination, the ability to step in multiple directions, change directions, and assess an individual's fall risk.

Equipment & Instructions

  • Timer/Stopwatch
  • Use tape to create 2 x 2 squares, arranged to form “+” in the middle.
  • Each square should be 90 x 90 cm.
  • Number each square:
  • Top Right: No. 1
  • Top Left: No. 2
  • Bottom Left: No. 3
  • Bottom Right: No. 4

How To Perform The 4-Square Step Test

  • Start in Square 1 and on “Go” step as quickly as possible in the following sequence.
  • 1 → 2
  • 2 → 3
  • 3 → 4
  • 4 → 1
  • Then perform it immediately in reverse.
  • 1 → 4
  • 4 → 3
  • 3 → 2
  • 2 → 1

4-Square Step Test Rules

  • Both feet must enter and make contact with each square.
  • Feet must clear and not touch the tape.
  • Must face forward the entire time.
  • Must not use support unless necessary.

The modified T-Test is designed to test several components of agility, including forward acceleration, lateral hip strength, directional changes, deceleration control, and coordination of backward movement.

Arrange your four cones in a “T” shape in the following configuration:

  • “A” Cone: Place a cone at your feet.
  • “B” Cone: Walk 5 meters (16 ft) forward and place your next cone.
  • “C” Cone: Place a cone 3 meters (10 ft) to the left of the “B” cone.
  • “D” Cone: Place a cone 3 meters (10 ft) to the right of the “B” cone.

How To Perform The Modified T-Test

  • Start at the “A” cone.
  • On “Go”:
  • Run forward to the “B” cone.
  • Shuffle left to the “C” cone.
  • Shuffle right to the “B” cone.
  • Shuffle back to the “B” cone.
  • Then backpedal to the “A” cone.

Safety Notes

  • If unable to perform at high speed, perform as a fast walk.
  • Perform lateral shuffles and the final backpedal with control.
  • If unable to backpedal, turn and walk back to the start.
  • Avoid crossing feet during the shuffles to reduce fall risk.
  • Ensure you are wearing sneakers.
  • Face forward and keep your hips forward for the duration of the test.

Simple Reaction Time Test (Ruler Drop)

The simple reaction time test such as the Ruler Drop Test is a hand-eye coordination test designed to evaluate brain processing speed, muscle activation time, and nerve signal transmission.

Equipment

  • Ruler (30 cm)
  • A partner (drops the ruler)

How To Do the Ruler

  • Sit comfortably in the upright position.
  • Hold your hand open with your thumb and fingers ready.
  • Get your partner to hold the ruler vertically, so the bottom of the ruler is just above your hand.
  • Without warning, your partner will drop the ruler.
  • Catch the ruler as fast as possible.
  • Record the distance where you caught it.

Scoring

The shorter the distance of the drop, the faster your reaction time.

The Ruler Drop Test is excellent for determining reaction time, which is vital for fall prevention. Being performed with the hands means it is safe for those less agile. This makes it accessible to anyone.

For individuals with slow reaction times, it can highlight delayed neural, cognitive, and motor response. These attributes can be associated with aging, fatigue, poor sleep, dehydration, neurological issues, and a sedentary lifestyle.

Example Calculation

Let's calculate the agility score for a 52-year-old woman who is 5'5" (165 cm) tall, weighs 155 lbs (70 kg), and is moderately active.

For the Timed Up and Go Test, if she completes it in 8 seconds, we can compare her result to the benchmark for women aged 50–59. The benchmark is approximately 7–8 seconds, indicating she is within the healthy range for her age group.

For example, using the Modified T-Test:

  • Start at the “A” cone.
  • On “Go”, she runs forward to the “B” cone.
  • Shuffles left to the “C” cone.
  • Shuffles right to the “B” cone.
  • Shuffles back to the “B” cone.
  • Then backpedals to the “A” cone.

If she completes this in 11 seconds, her score indicates a healthy ability to change directions with control for her age group (50–59), as the benchmark is 10–12 seconds.

This means she maintains a good level of agility and can focus on maintaining or improving her performance through regular activity.

How to Perform The Agility Test Safely

Safety is essential when performing agility tests as performing multidirectional movements can be challenging if you have delayed reaction times. Below, we discuss safety, including the equipment you’ll need, how to set up your test space, safety precautions before testing, and step-by-step test instructions.

Equipment You'll Need

Several of the agility tests require equipment, including tape, chairs, cones, and a timer. When choosing tape and cones, it is important to select a color that will be visible on the surface that you will be performing the test on. This will make the boundaries clear, reducing the chance of tripping and improving recognition, which may improve performance.

When it comes to selecting a chair, ensure that it is sturdy with a strong backrest and grippy feet. This will stop the chair from shifting during testing, reducing the risk of injury.

Setting Up Your Test Space

Setting up a clear and safe space is essential for agility testing. When setting up agility tests that require swift movement such as the Timed Up and Go Test, 4-Square Test, and the Modified T-Test, there needs to be space for the chair, tape, and cones, and sufficient space around these areas to reduce the risk of falls and injury.

For the Timed Up and Go Test, the chair must be placed in a clear space, and even up against a wall to stop it from shifting. There should also be 3 meters to perform the agility run, and at least an additional meter at the turning point to avoid injury.

The Modified T-Test and the 4-Square Test are the same. Here you should allow at least a meter around each cone to prevent running falls and injury.

Timed Up and Go Test

The main risks of this test are dizziness, loss of balance on the turn, and tripping on obstacles if the area isn’t properly cleared. Often individuals can experience what is known as orthostatic hypotension which source explains is a sudden drop in blood pressure when standing up that results in dizziness and lightheadedness.

Meanwhile, individuals who experience the subtle loss of agility may be at risk of losing balance on the turn or tripping on obstacles.

The safety precautions to address this are to clear the walking path, wear supportive shoes, and stand slowly before walking, alongside having a support person nearby for assistance. These can reduce the risk of accidents, injuries, or falls.

4-Square Step Test

The main risks of the 4-Square Step Test are losing balance during backward steps and twisting knees when turning.

To remedy this, we recommend performing a slow run-through to familiarize yourself with the sequence and movement patterns. Then when you are performing the test, do so with control.

If you have difficulty balancing or with coordination, ensure you have a support person and a stable support surface. This added layer of safety can help reduce falls and injury.

Modified T-Test

The main risk with the Modified T-Test is slipping during the lateral shuttle, tripping or injury during quick direction changes, rolled ankles, or falling during the backpedal.

To avoid these hazards, set up on a non-slip surface and perform the test with comfortable sneakers, and perform slow run-throughs of the test. If you are uncomfortable with backpedaling, turn and walk back to finish the test.

Simple Reaction Time Test (Ruler Drop)

The Ruler Drop Test is excellent because there is minimal physical risk. During the reaction and reaching, the shoulder and back may be strained.

To remedy this, perform the test in the seated position, with your elbow supported by the table, this will take weight off the arm. During the test, avoid lunging to catch the ruler, as this will not give you an accurate reading.

The benchmark for the Timed Up and Go test for women 40–49 is approximately 6–7 seconds, reflecting good lower body strength, neuromuscular activation, movement efficiency, dynamic balance, and gait speed. This typically means that you are physically active, participating in sports, agility training, and resistance training.

4-Square Step Test

The 4-Square Test benchmark for women 40–49 is approximately 7–9 seconds, which indicates healthy multidirectional mobility, efficient foot repositioning, coordination, and good hip and ankle stability.

Modified T-Test

The benchmark for the Modified T-Test for women 40-49 is 9–11 seconds. This indicates lower body power (glutes, quads, calves), lateral hip stability, deceleration control, coordination, and movement efficiency.

The benchmark for the Modified T-Test is 10–12 seconds for women aged 50–59, which indicates a healthy ability to change directions with control.

Slower times are often a sign of reduced muscle power, lateral hip stability, deceleration control, and neuromuscular speed.

Ruler Drop Test

  • Average: If your scores fall into the average categories, you are exhibiting normal levels of functional mobility, lower-body strength, reaction time, dynamic balance, with no immediate risk of falls. Your aim should be to maintain and even improve your agility to combat the decline that comes with age.
  • Below Average/Needs Improvement: Scoring in these categories reflects reduced lower-body strength, power, reaction time, balance, proprioception, and deconditioning. If this is you, you must begin resistance and agility training regularly to avoid further decline, reduce fall risk, and prevent the loss of functional independence.

For example, if you feel hesitant when changing directions, including taking small steps to pivot, avoiding quick turns, or slow down before turning, this can indicate a lack of confidence and power.

If you feel unsteady stepping backward, including looking down to monitor strides, and feeling unsure of crossing your feet, this can reflect decreased coordination and proprioception.

  • Avoiding Quick Movement — This includes not jogging when in a hurry, avoiding face-paced activities, and feeling heavy when moving quickly.

How Fast Agility Improves With Training

How fast your agility will improve depends on your training frequency. If you are performing agility, balance, and reaction training, your training will improve faster simply due to more frequent exposure to stimulus and movement patterns.

Agility tends to improve first (1–2 weeks) as you will learn movement patterns and develop confidence. After 3–4 weeks, your motor pattern efficiency and your brain-to-muscle signaling improves. At the 6–8 week mark, you will begin to notice performance changes as all these benefits begin to click, making the improvements in agility far more noticeable.

When and How Often To Retest

You should perform an agility test to determine your baseline agility scores. After receiving your score and identifying your weakness, you should perform a tailored program for the next six to eight weeks. This is sufficient time to make noticeable improvements to agility. Once this training block is complete, you can retest to determine your improvements.
