The following 21-day meal plan contains four meals: breakfast, lunch, dinner, and a snack. Each meal is listed with ingredients, preparation tips, and calorie and macronutrient information, and each day is listed with daily totals.

Several meals are repeated throughout the 21-days. A lot of the same ingredients are also used to make shopping easier and to reduce food wastage.

This meal plan is based on a 1,500-calorie diet. To determine your ideal calorie intake, use a calorie calculator or nutrition tracking app.

Proteins

Research shows that protein preserves muscle and promotes fullness. Sources explain that when protein intake is low intake is often compensated by higher fat and refined carbohydrate intake.

This may lead you to reach for more calorie-dense hyper-palatable foods. In excess, these can increase body fat, resulting in low-grade inflammation that is linked to metabolic syndrome, insulin resistance, and cardiovascular risks.

The recommended daily protein intake is 1.2–1.6 g/kg of body weight. This is between 84 g and 112 g of protein for a 70 kg individual.
