Menopause Diet Food List

This is a list of foods that are prioritized in the menopause diet, including the food groups, foods, and the benefits during menopause.
Proteins
Protein becomes more important than ever during menopause. It helps maintain fullness and preserve muscle mass. Sources recommend 1.2–1.6 g of protein per kilogram of body weight each day. This can be achieved by adding 25–30 g to each meal.
This includes foods such as chicken breast, turkey, fish, nuts, seeds, and protein supplements.
Vegetables and Fruits
Vegetables and fruits make up a large portion of the diet as they are nutrient-rich and lower in calories.
Vegetables should make up 50% of your plate. This increases meal volume, increases fiber and nutrient intake, and improves satiety.
The recommended daily intake of vegetables is 5 servings.
Example of one serve
- Broccoli: 1 cup cooked (75-100 g)
- Spinach: 1 cup raw or ½ cup cooked
- Carrots: 1 medium carrot (75 g)
- Bell Pepper: ½ large pepper (75–90 g)
- Green Beans: ¾ cooked (75-90 g)
Fruit is rich in fiber, antioxidants, and vitamins, which can help address inflammation and hormonal changes. Two servings of fruit are recommended each day.
Examples of one serve
- Apple: 1 small apple (120–150 g)
- Banana: 1 small banana (90-100 g)
- Strawberries: 1 cup sliced (150 g)
- Blueberries: ¾-1 cup (100-150 g)
- Orange: 1 medium orange (130-150 g)

Perimenopause adjustments
- Phytoestrogen foods such as tofu, tempeh, edamame, and soy milk for hormone support
- Prioritize iron to support heavy bleeding
- Focus on fiber to stabilize blood sugar, promote gut health, and regulate estrogen
- B vitamins will support energy levels and metabolism
Common Mistakes in Following a Menopause Diet Plan
These are the common pitfalls people face when following a menopause diet plan.
- Insufficient protein: Makes it difficult to preserve muscle and maintain satiety.
- Skipping meals: Increases hunger, fatigue, and muscle loss.
- Not enough fiber: Affects digestion, estrogen regulation, and blood sugar control.
- Avoiding healthy fats: Impairs hormone production, support, satiety, and heart health
- Inadequate hydration: Reduces satiety, impacts digestion, and leads to fatigue.
- Not enough calcium or vitamin D: Negatively impacts bone health.
- Ignoring resistance training: Weakens muscles and bones and impairs function.
